How many sets per muscle per week?

How many sets per muscle group per week to build muscle or strength, what counts as an effective set, how to spread them over your days and how to adjust your volume.

Training volume, the amount of work each muscle does, is one of the variables that most affects how much muscle you build. The most practical way to measure it is to count effective sets per muscle group per week.

What counts as an effective set

A set counts when it is taken close to failure: when you finish, you have 0 to 3 reps left in the tank. Warm-up sets, or sets you finish with lots in reserve, do not count, even though they help you prepare.

In GymTracking you can log the difficulty of each exercise on a 1-to-10 bar. Sets you rate 7 or higher are usually effective sets.

How many sets to do

Research shows a relationship between volume and muscle growth: more weekly sets produce more results, up to a point. As a practical reference:

Level Sets per muscle per week
Beginner 6 to 10
Intermediate 10 to 16
Advanced 15 to 20 or more, depending on recovery

To maintain what you have built, much less is enough: around a third of your usual volume, as long as you keep the intensity.

How to count when an exercise works several muscles

Compound exercises train several groups at once. A simple rule:

For example, one set of bench press adds 1 set for the chest and half a set for the triceps and front delts. That is why, if you already press a lot, you do not need many isolated triceps sets.

How to spread them over the week

Splitting the volume into 2 or more sessions per muscle usually works better than doing it all in one day. Beyond 8 to 10 effective sets per muscle in a single session, the extra benefit is small and fatigue keeps growing.

For example, 12 weekly sets for the quads:

The upper / lower and push pull legs routines are built on this logic.

Signs you need to adjust

Add volume (1 or 2 sets per week) if:

Cut volume if:

Volume and strength

For maximal strength, intensity (heavy loads, low reps) matters more than total volume. Even so, moderate volume, 6 to 12 weekly sets per movement, helps you progress.

In short

Start with about 10 effective sets per muscle per week, split over two sessions, and adjust based on your progress and recovery. More is not always better: the best volume is the highest one you can recover from.

Apply it in your next session: build your routine and log your sets in GymTracking.
